About this routine
Five workouts, each built around one body part: chest, back, shoulders, legs and arms. Every day has six exercises, so each muscle gets a lot of work in one session.
For lifters with at least several months of training who can be in the gym 5 days a week and like focusing on one area at a time. If you can only train 3 or 4 days, a full body or upper lower plan fits better.

Rest and progress
Rest between sets
- Rest 2 to 3 minutes after each set of the first two exercises on chest, back and leg days, and after the overhead press on shoulder day. These are your heaviest lifts.
- Rest 1 to 2 minutes on everything else, including all of arm day.
How to progress
- Pick a weight you can lift for the bottom of the rep range with one or two reps left in the tank.
- Add a rep each session. When every set reaches the top of the range, add weight: 2.5 kg on upper body lifts, 5 kg on squats and leg press, or the next dumbbell up.
- If you miss the bottom of the range two sessions in a row, drop the weight by 10 percent and build back up.
Swaps
- Chest Dip
- Close grip push ups, or skip them if dips hurt your shoulders.
- Pull up
- Cable Pulldown, or band-assisted pull ups until you can do 5 clean reps.
- Barbell Skull Crusher hurts your elbows
- Dumbbell Lying Triceps Extension or more Cable Pushdown sets.
- Barbell Squat
- Leg Press or Dumbbell Goblet Squat if the rack is taken.

Questions
Is a 5 day split good for building muscle?
It works, and many lifters enjoy it. The catch is that each muscle gets its main session once a week, and research finds training a muscle twice a week builds more. If progress stalls, an upper lower or push pull legs plan trains each muscle more often.
How long does each workout take?
About 30 to 45 minutes including rest, after a 5 minute warm-up.
Is 5 days a week too much?
For a beginner, usually yes. The ACSM suggests 2 to 3 training days a week for beginners, 3 to 4 for intermediate lifters and 4 to 5 for advanced ones. Five days fits once you have trained consistently for a while and recover well.
Where do abs fit?
A cable crunch is already on leg day. Add a plank or dead bugs at the end of any other day if you want more.
Can I do a 5 day split with only dumbbells?
Yes. Akhada has dumbbell-only versions of the chest, shoulder, arm and leg days. Back day needs something to pull from, so add a pull up bar or lean on one-arm dumbbell rows.

Sources
The Akhada team picked these exercises from our catalog of 7,000+ demonstrated movements. A strength coach reviewed the step-by-step cues for every exercise in our starter routines. The order, rest and progression on this page follow the research below.
-
Training each muscle twice a week builds more muscle than once a week. A body part split trains each muscle directly once, which is why this page points to other plans if you stall.
-
Trained lifters resting 3 minutes between sets gained more strength and muscle than those resting 1 minute. That is why the first two lifts get 2 to 3 minutes.
-
Advanced lifters can train 4 to 5 days a week, multi-joint lifts go before single-joint ones, and load goes up 2 to 10 percent once you beat the target reps.
